Most people who lift obsess over protein down to the gram. Dietary fat often gets treated as whatever calories remain.
Protein supplies the amino acids used to build and repair tissue. Fat has a different job: it supports the biological environment in which training, recovery, and growth happen.
Why fat matters
- Cell structure and signaling: lipids are core components of cell membranes.
- Nutrient absorption: dietary fat enables absorption of vitamins A, D, E, and K.
- Essential fatty acids: the body cannot synthesize every fatty acid it needs.
- Steroid-hormone biology: cholesterol is the precursor used to synthesize steroid hormones.
- Energy availability: sufficient total intake supports metabolic, reproductive, and training function.
The body produces its own cholesterol, and hormone status depends on much more than the percentage of calories assigned to fat. Total energy intake, body composition, sleep, training stress, age, and individual health all matter.
Small intervention trials summarized in a 2021 systematic review and meta-analysis found lower testosterone on lower-fat diets in men. That is not a reason to treat dietary fat as a direct testosterone lever; it is a reason to avoid pretending macronutrient allocation has no biological context.
TRT does not replace the rest of the system
This still matters to me on TRT. Testosterone replacement can largely determine circulating testosterone according to the protocol. It does not replace essential fatty acids, fat-soluble vitamins, cell-membrane integrity, or sufficient energy intake.
TRT manages one part of the system. It does not make chronic under-fueling irrelevant.
The fat-loss trap
During a fat-loss phase, protein stays high, calories fall, and fat is often cut because it is energy dense. It is easy to drift into a high-protein, ultra-low-fat, severely under-fueled diet without making an explicit decision to do so.
Research and consensus work on low energy availability in athletes shows that prolonged under-fueling can affect multiple physiological systems. The 2023 IOC consensus statement on Relative Energy Deficiency in Sport is a useful overview.
The goal is not to maximize fat intake. It is to choose a floor deliberately.
For my own planning, 25โ30% of daily calories is a useful working range, and I avoid extended stretches below 20%. That is a personal operating range rather than a universal threshold. On a body-weight basis, it often lands near 0.7โ1.0 g/kg for me depending on total calories.
Quality matters too. I get most dietary fat from foods such as olive oil, avocado, nuts, seeds, fatty fish, eggs, dairy, and meat within the larger diet.
The hierarchy I use
- Train with progressive overload.
- Eat enough total energy for the current goal.
- Hit the protein target.
- Maintain an intentional fat floor.
- Use carbohydrates to support performance.
- Prioritize recovery.
Protein supplies the raw materials. Fat keeps other parts of the system running. I do not need a high-fat diet; I need a plan that does not accidentally drive fat and total energy into the ground because protein took all the attention.
